Intensity for Muscle Immensity?

Muscle-fiber illustration on Jonathan's arm while doing barbell curls.

Q: I’ve been reading your e-zine for years, and I have almost all of your e-books. Great info, and thanks to you I have a lot of new muscle. 3D POF is great! My question is about rep ranges. You’ve talked about using lower reps, medium reps, and higher reps. I’ve read that the key to muscle growth is intensity, and that rep ranges don’t really matter. Can’t I just keep doing about eight to 10 reps, the best range for muscle growth, on all my exercises and train intensely, to failure, to make the best gains? Do I really need different rep ranges?

A: While intensity is the big key to forcing muscle growth, there is no doubt that the predominant fiber type in a particular muscle dictates its best rep range for fastest size gains.

Bodyweight Lies and Muscle Size

Q: I get depressed when I read the bodybuilding magazines I’ve been handed down from my uncle. I’m 19 and weigh 185 with abs, but I see that the pro bodybuilders weigh anywhere from 250 to 280 pounds, and that’s at 3 percent bodyfat. I don’t want to take steroids, but it seems like that’s the only way to get impressive development, right?

A: If you’re looking for us to give you the okay to take drugs, you’re barking up the wrong tree. We love bodybuilding (the lifestyle, not necessarily the competitions); however, resorting to steroids to get an “impressive,” extremely muscular physique is not mandatory. Look at this shot of Jonathan…

20 to 80 Pounds of Muscle

Q: I did the first [5-week phase] of Jonathan’s 20-pounds-of-muscle-in-10-weeks program [from the 3D Muscle Building e-book] and didn’t get much size from it. I gained about 3 pounds and still feel skinny. Should I go ahead and do the second five weeks of different 3D Positions-of-Flexion workouts? Do you think that by hitting all of the positions [in the Phase 2 workouts] that I will make better gains than with the first part?

A: Full speed ahead—continue with Phase 2 (your gains from Phase 1 are actually darned good; more on that in a moment). By shifting to training each muscle in the midrange, stretch and contracted positions, you should get another more sizeable muscular adaptation (growth jolt).

Pack On More Muscle: Are You Making This Mistake?

Jonathan doing Smith machine squats - Pack on More Muscle: Are You Making This Mistake?

Q: I’ve made the best gains of my life the past year with X Reps, going from 185 to just under 200 pounds. But my gains have stalled. You talk a lot about muscle adaptation, so I’m wondering if I’ve adapted to X Reps. Should I stop doing them for a while so I can pack on more muscle?

A: Adaptation to training techniques and even bodypart routines can happen in as few as six workouts. If you train a muscle twice a week, that means you can adapt in three to four weeks. We’ve talked about phase training, which is downshifting intensity for one week with sub-failure workouts after four to six weeks of all-out workouts. But sometimes even that’s not enough to kick-start new gains once you resume a high-intensity phase. Usually, you have to mix things up somehow…

Jonathan Lawson's back, before and after

With spring right around the corner, it’s time for a lot of us to start thinking about easing into a fat-to-muscle plan—so you’re sure to have an eye-popping look that first warm day you peel off your shirt (you want jaws to hit the dirt)…

5-Minute Blasts for Fast Arm Mass

Big arm measurement (22 inches!) - 5-Minute Blasts for Fast Arm Mass

Q: Help! I need more arm mass, and I’m hoping to add about an inch quickly. I’m using the Direct/Indirect 4X Mass Workout [pages 30-32]. It has only one direct arm workout a week [on Wednesday with delts]. Can I add some extra arm work on Friday when I train chest and back again?

A: Absolutely, but you don’t want to do full arm workouts on Friday’s chest/back day. Instead, we’ve found a couple of quick-hit two-move combos that will do the trick to get your arm mass up so they’ll be looking huge and thick. [Read more…]

Sets, Reps, and Muscle-Size Success

Steve spotting Jonathan on incline dumbbell presses

Q: I have a 4X question. Let’s use incline dumbbell presses as an example. I do the first 3 sets of 10 reps with 60 pounds. On the 3rd set, I hit the 10th rep, but it isn’t easy. After 30 seconds rest I do my 4th set, but I can only get 5 or 6 reps. Is it better to keep pushing with the 60s until I hit 10 reps on all 4 sets, or should I drop the weight to 55 pounds for all 4 sets, increase the reps to 12 and try that for a few weeks? Any thoughts?

A: We prefer 10,10,10,6, striving to get more reps on that last set at each workout. For most muscle groups, 10 reps seems to be ideal for getting BOTH power and density size effects in the key 2A growth fibers. But there is a place for 4×12 sequences, as you’ll see… [Read more…]

New Density for Muscle Immensity Workout

Jonathan most muscular - New Density for Muscle Immensity Workout

I just saw Jonathan’s new read-me page about XRX and the workout he is now using. I turned 48 and am making the best size gains of my life with the [high-rep-set-first] Reload program. Is Jonathan’s similar? Is it better? Should I switch?

The reason Jonathan put together his new after-40 workout is that he Hates—with a capital H—high reps…

New Triple-Hit Anabolic-Shift Workout

Q: You’ve shown that your 3 Positions of Flexion for each muscle align with Brad Schoenfeld, Ph.D.’s 3 hypertrophy triggers. That’s very cool, and I’m wondering if I could just split the 3 POF exercises for each muscle over three workouts, like Monday, all midrange work; Wednesday, all contracted; and Friday, all stretch?

A: That’s a great idea and it’s exactly how we’ve been training for a while now… Spoiler alert: Quick workouts, unreal gains! [Read more…]

Full Inch of New Arm Muscle in 3 Weeks

Jonathan Lawson's arm measuring over 19"

Q: You guys are awesome! Anabolic Reload put a half-inch on my arms in less than a month. My arms have always lagged, so I’m blown away. I hit each muscle twice a week with about 12 sets. I didn’t want to reduce my sets on all, so I just did [STX] for arms. I started with the high-rep set followed by a heavy set, then I added a rest/pause every arm workout like the program says. My sleeves got tight almost immediately. Just want to thank you for getting my puny arms up bigger than they’ve ever been. I plan on trying this for each muscle through the winter. [Read more…]
